It’s easy to understand why rapper Post Malone recently told Tonight Show host Jimmy Fallon that he celebrates “every major life milestone” at the Olive Garden.

Italian restaurants have a welcoming atmosphere and a menu full of comfort foods — what’s not to love?

But the food at Italian restaurants is often “loaded with fat and calories,” says Andrea N. Giancoli, MPH, RD. So does that mean you have to give up your favorite dining spot in order to stay healthy?

Nope — we’ve rounded up the healthiest foods to order at an Italian restaurant (along with a few menu items to avoid).

What Are the Healthiest Options at Italian Restaurants?

Navigating the menu at an Italian restaurant can be a bit daunting, but Giancoli uses one trick to help zero in on the healthier fare: Look for the veggies.

“As with any restaurant, the more vegetable-packed dishes you order, the better,” she says.

Veggies help fill you up without a ton of extra calories — and you don’t have to settle for plain old steamed veggies.

“Spinach and garlic sautéed in a little olive oil is both delicious and healthy,” Giancoli adds. “Just make sure you ask them to go light on the oil.”

Here are seven other healthy Italian foods you can enjoy (in moderation, of course) without wrecking your healthy eating goals.

1. Grilled calamari

Fried calamari, a.k.a. squid, can be a calorie-laden appetizer — but its grilled counterpart can be a healthier option.

Unprepared calamari clocks in at just 99 calories and 17 grams of protein per 4-ounce serving.

Of course, calamari is often drizzled with oil when it’s grilled, which adds extra calories — so just be sure to request that the chef goes easy on the oil.

2. Bruschetta

Bruschetta offers a balance of macronutrients: carbohydrates (bread), fresh vegetables (tomatoes), and healthy fats (olive oil).

Again, ask them to go light on the oil — olive oil “does have a lot of calories, so it’s easy to overdo it without realizing,” says Giancoli.

3. Caprese salad

While the fresh mozzarella in a caprese salad packs a calorie punch — 72 calories per ounce — the tomatoes and sweet basil balance it out. And — you guessed it — try to limit the olive oil to keep the calorie count down.

4. Mussels in white wine

Like calamari, mussels offers plenty of protein — 27 grams in a 4-ounce serving.

And although white wine sauce is often made with butter, Giancoli says it’s still a healthier option because you typically don’t polish off the whole bowl of sauce: “As long as you’re not licking up every drop or soaking up the sauce with bread, you’re good.”

5. Gnocchi

Wait — gnocchi?! You might be surprised to see these pasta dumplings on the “good” list, but it depends on what type of gnocchi you order.

Gnocchi can be “a pretty heavy dish,” Giancoli notes — especially if made with ricotta cheese or topped with pesto.

The trick, she says, is to order potato gnocchi — it’s made with fewer ingredients, and has around 250 calories and 5 grams of protein per 1-cup serving.

Order it with checca sauce if available, and — you guessed it — ask them to go light on the oil.

6. Charcuterie

Ordering a charcuterie board packed with meats is a smart move “even though it’s comprised of all meat and cheese,” says Giancoli.

The reason: You typically share it as an appetizer, so you won’t load up on fat and calories before your entree even arrives.

7. Minestrone

Minestrone is one of the healthiest soup options at Italian restaurants because “you get a ton of vegetables with only a little bit of pasta,” says Giancoli.

An eight-ounce serving of broth-based minestrone at Olive Garden is only 110 calories with one gram of fat, making it an ideal option to help fill you up before the main course.

What Foods I Should Avoid At Italian Restaurants?

Rule number one for Italian restaurants: If it’s fried or made with cream, it’s probably not the healthiest option. That said, sometimes the wording on the menu can trick you.

Here’s what to watch out for when you order.

1. Mozzarella sticks

“They’re just packets of fat,” says Giancoli. Need we say more?

2. Eggplant parmesan

Sure, eggplant is a healthy food that has potassium, niacin, and other nutrients — but at most Italian restaurants, this dish is served deep-fried and covered in cheese.

“You don’t necessarily have to avoid it altogether,” says Giancoli. “Just order it as an appetizer and have a couple of slices, instead of as a meal.”

(Or you could always whip up a healthier eggplant Parmesan at home.)

3. Fried calamari

While the grilled version is healthier, the breading and oil in fried calamari add a lot of unnecessary fat and calories.

4. Caesar salad

Salad is healthy, right? Not necessarily. “Caesar salads are made with a lot of cheese and oil — not exactly light fare,” says Giancoli.

If you do order it, she adds, make sure you ask for the dressing on the side so you can enjoy the flavor without overdoing it.

5. Breadsticks

“Italians are famous for their bread,” says Giancoli. It can be hard to resist a basket of breadsticks, especially when they arrive at the table while you’re still waiting for your meal.

“If you’re trying to cut down on calories, ask them to take it away or not bring it at all,” Giancoli advises.

6. Fettuccine alfredo

It’s best to avoid cream-based dishes like fettuccine alfredo because “they have sky-high amounts of saturated fat and calories,” Giancoli says.

For example, a side order of fettuccine alfredo at Carrabba’s Italian Grill is 690 calories with 49 grams of fat. And a dinner-sized portion at Olive Garden has over 1,000 calories.

7. Zuppa toscana

Zuppa toscana is packed with veggies like kale and celery, along with protein-filled beans and other healthy ingredients — but the broth is cream-based instead of broth-based, which increases the calorie count.

A serving of zuppa toscana at Olive Garden has 220 calories — double the calories in their minestrone.

4 Hacks for Eating Healthy at Italian Restaurants

Here are a few other simple tricks for staying (relatively) healthy when dining at an Italian restaurant.

1. Look for lower-calorie menus

Don’t want to spent time scouring the menu for the healthiest options (or trying to resist the eggplant parm)?

Many Italian restaurant chains now offer special lower-calorie menus that feature lighter versions of popular favorites.

2. Get it to go

The portion sizes at Italian restaurants can be epic, so ask your server to put half of your meal in a to-go box before you start eating.

“Most of us just eat what’s in front of us,” says Giancoli. It’s easier to stop when you can’t see the rest.

Bonus: You don’t have to worry about what to cook for dinner tomorrow!

3. Get soup and salad first

You can’t overeat if you’re already full from healthier fare.

“If you have a salad without a cream-based dressing, or a broth-based soup like minestrone first, it can help you eat fewer calories overall,” says Giancoli.

4. Add a parmesan kick

While it may seem counterintuitive to add extra cheese to an Italian dish, parm is actually “very flavorful, so you don’t need much to add that extra punch to your food,” Giancoli says.

If possible, add it yourself so you can control how much goes on your food.

In case you’ve somehow missed it, oat milk is everywhere.

The oat milk market was valued at 2.19 billion dollars in 2021 and is expected to grow to 6.45 billion by 2028.

One reason oat milk may be so popular is that it’s a dairy-free option that’s also free of nuts and soy, which are two other common food allergies.

(Oats are also naturally gluten-free, although that’s usually not a concern with milks).

Another reason may be that many brands add fat to their oat milk to help it froth up, making rich lattes and beautiful latte art.

And oat milk isn’t just for coffee!

You can use it in place of milk in almost any recipe — smoothies, baked goods, creamy soups, sauces, and more — or just pour it over cereal or have a glass with cookies.

Below are a few of the best oat milk options that are also widely available.

They all do pretty well nutritionally, so try them out and see which you like best.

1. Califia Farms Zero Sugar Oatmilk

Water, oats, sunflower oil, minerals, salt, and monk fruit concentrate combine to make this creamy plant-based beverage.

Compared to other oat milks, the Califia Farms zero sugar option is fairly low in carbs with only 12 grams per 100-calorie cup and zero grams of sugar.

You’ll also get a fifth of your daily calcium needs.

Get it online or at a store near you.

2. Oatly Low-Fat Oatmilk

Oatly adds more vitamins and minerals to its oat milk, so you get vitamin D (20%), calcium (25%), iron (2%), potassium (8%), vitamin A (20%), riboflavin (45%), phosphorus (20%), and B12 (50%) in a 90-calorie cup of their Low-Fat option.

Getting half of your vitamin B12 from this is pretty great, as it’s essential for red blood cell formation, neurological function, and DNA synthesis.

And since it’s often found in animal foods, fortified milks alternatives like this are great for vegans and vegetarians.

Get Oatly on Amazon or at a store near you.

3. Planet Oat Original Oatmilk

Another option with only 90 calories and no added sugars, Planet Oat Original is fortified with calcium, potassium, riboflavin, and vitamins A, D, and B12.

The oat milk also contains gellan gum, a natural carbohydrate that helps to stabilize the drink and add thickness.

And don’t be thrown off by this “gum” addition — according to a 2018 article published in EFSA (European Food Safety Authority) Journal, gellan gum is safe to consume.

Get it at a store near you.

4. Pacific Foods Organic Oat Original

This option may be most caloric of this bunch coming in at 130 calories per cup with 25 grams of carbs, but it also has 4 grams of protein.

If you’re worried about the 17 grams of sugar (good eye), don’t worry — they’re all-natural.

The FAQ section on the Pacific Foods Oat Original page explains that during their process to turn oats into “milk,” enzymes are added to break down the oats, which creates those natural sugars.

But per the Food & Drug Administration (FDA) rules, those sugars must be listed in the nutrition panel as “added sugars.”

If you check the ingredient list, you won’t find any sugars sneaking in there.

Get it on Amazon.

5. Silk Oat Yeah The Plain One Oatmilk

Perhaps one of the most recognized names of milk alternative brands, Silk branched out from its soy milk staple and into oat milk.

Another one of the lowest-calorie options, their plain variety comes in at 120 calories per cup.

It also provides calcium (35%), vitamin D (20%), riboflavin (25%), vitamin A (25%), and a whopping 100 percent of your daily vitamin B12.

Get it online or at a store near you.

6. Elmhurst Milked Oats

This oat milk — or “milked oats,” as they like to call it — is made from only five ingredients.

And although Elmhurst doesn’t add any gums to the mix, it does add cane sugar and “natural flavors.”

Still, it only adds up to four grams of sugar, which isn’t as bad as many other milk alternatives.

And on the plus side, a cup provides 4 grams of protein, one of the highest amounts you’ll find in oat milk.

Get it on Amazon.

How to Find the Best Oat Milk

When buying oat milk, keep in mind that most brands are very similar when it comes to ingredients and nutrition.

However, “as with any non-dairy milk, you want to make sure that it is not loaded with added sugars,” says Keri Gans, R.D.N., author of The Small Change Diet.

“Unfortunately oat milk is lower in protein than regular milk or soy milk, however, the majority of brands provide 2 to 4 grams, which is more than most other non-dairy options,” she adds.

“Most brands also provide between 2 and 4 grams of heart-healthy fiber (which is more than regular milk) and are fortified with calcium and vitamins A and D.”

When you’re perusing through all the oat milk options at the store, your best bet is to read the nutrition labels so you know exactly what you’re getting.

Love legumes? Bookmark this list of the healthiest beans! Beans and their legume cousins are largely unsung nutritional heroes.

“Beans have so many nutritional benefits,” says Krista Maguire, R.D., C.S.S.D., nutrition manager at Beachbody.

“They contain fiber and plant-based protein, which can help keep you feeling full and satisfied,” she explains. “In addition, they are rich in iron, magnesium, and folate,” all essential micronutrients.

They’re also affordable and versatile. You can use beans in stews, casseroles, and stir-fry. You can also blend them into creamy soups or dips.

Get to know all of your legume options.

Fun Fact: All beans are legumes, but not all legumes are beans. Legumes are plants that produce seeds or fruit inside a pod. This class of vegetables includes beans, chickpeas, lentils, peanuts, and peas, among many others.

“They all have their own star power,” says Maguire.

Here’s what you need to know about each of the healthiest beans.

1. Chickpeas

Per half-cup of these cooked legumes, you’ll get:

135 calories

7 grams of protein

2 grams of fat

22 grams of carbohydrates

6 grams of fiber

Chickpeas can do so much more than make delicious hummus.

These legumes are “very malleable in terms of their flavorings,” says Dana Hunnes, Ph.D., M.P.H., R.D., a senior dietitian at the Ronald Reagan UCLA Medical Center.

They’re also hardy enough to add to salad or bake in the oven for a crispy little treat, she adds.

For a new way to enjoy them, try our chickpea curry or maple-chai roasted chickpeas.

2. White Beans

White beans are impressively versatile. Sure, you can add them to soup and chili, but try something outside of the box.

Mushroom and white bean meatballs are a surprisingly meaty vegetarian option, and this white bean and roasted red pepper hummus will change how you look at the dip.

Enjoy a half-cup serving of white beans in either of these recipes for:

125 calories

9 grams of protein

0 grams of fat

22 grams of carbohydrates

6 grams of fiber

As tempting as it is to dish up more, stick with a half-cup serving of beans when you’re adding legumes to your diet.

Eating too many too quickly “can cause some discomfort to those who aren’t used to eating a lot of fiber or beans in particular,” warns Maguire.

3. Black Beans

Don’t be scared to buy in bulk. Bags of dried black beans are cheap, and prepping them isn’t as hard as you think.

“If you have the time to soak them overnight, that is the traditional way to prepare dried beans,” explains Hunnes.

Once you’ve soaked them for 24 hours and drained the water, boil or simmer them until they become soft.

It’s not a deal-breaker if you don’t have time to soak them, though. Just rinse them and get them boiling.

A half-cup serving of black beans provides:

113 calories

8 grams of protein

0 grams of fat

20 grams of carbohydrates

8 grams of fiber

Try black beans in our fiber-packed corn and black bean salad, or throw some in your chicken burrito bowl to stay full for hours on your busiest days.

Black beans are also an excellent way to bulk up a salad.

4. Red Kidney Beans

“All beans are incredibly healthy,” says Hunnes, but kidney beans may be at the top of the list if you were to try to rank them.

That’s because “the darker the bean, the more naturally occurring healthy plant-nutrients (phytonutrients) are in it,” she explains.

These beans hold up well in turkey or vegetarian chili recipes and are even sturdy enough to set and forget in the slow cooker.

(Only use canned or pre-cooked kidney beans in slow cooker meals; these beans must be boiled before consuming.)

Dish yourself up a half-cup of kidney beans for:

113 calories

8 grams of protein

0 grams of fat

20 grams of carbohydrates

7 grams of fiber

5. Lentils

If you’re prioritizing protein, look no further than this legume.

Lentils “pack a huge nutritional punch in such a small package,” says Maguire, “and often have slightly more protein than beans.”

Dish up a half-cup serving for:

115 calories

9 grams of protein

0 grams of fat

20 grams of carbohydrates

9 grams of protein

Try them in a rainbow lentil bowl or lentil lime salad for a filling meal year-round.

Once the temperature plunges, cuddle up with a bowl of our lentil soup for healthy comfort.

Whipping up these recipes is easy since lentils don’t take as long to cook and often don’t need to be soaked before cooking like beans, adds Maguire.

6. Soybeans

You may have heard that plant protein isn’t “complete” protein, which just means it doesn’t contain all nine essential amino acids.

Soybeans, though, are a complete protein.

We like packing edamame with cherry tomatoes and parmesan cheese as a midday snack that’s easy to meal prep.

Toss shelled edamame into salads or use as toppers for grain bowls. That’s not all though.

“They can be roasted into a peanut-like crunchy texture” for an addictive snack, says Hunnes.

You can also blend them with a bit of oil and salt for a spin on traditional hummus. One half-cup shelled edamame will deliver:

94 calories

9 grams of protein

4 grams of fat

7 grams of carbohydrates

4 grams of fiber

7. Pinto Beans

Chili is a classic preparation for these legumes, but there are plenty of delicious ways to enjoy pintos even when the weather is hot.

Pintos make great homemade refried beans and add heft to quick lunchtime salads. Just a half-cup serving bolsters your meal with:

123 calories

8 grams of protein

1 gram of fat

22 grams of carbohydrates

8 grams of fiber

Don’t be afraid to go for canned versions, either.

“I strongly recommend them if you do not have the time to prepare your own dried beans,” says Hunnes.

If possible, choose low-sodium or no-salt-added canned beans, but otherwise, you can rinse them before eating, she adds.

8. Split Peas

You may have walked by this lesser-known legume at the grocery store hundreds of times — make this the time you add it to your cart.

“These green and yellow split peas are the ones often used to make pea protein powder,” Maguire explains, meaning they’re a good source of plant-based protein.

In a half-cup serving, they pack:

116 calories

8 grams of protein

0 grams of fat

21 grams of carbohydrates

8 grams of fiber

The holiday season is officially in full swing, and with it comes the search to find the perfect gifts for your friends and family. In the midst of all the merriment and commotion, don’t forget to give yourself the most important gift of all: health! Today I’m sharing my top three tips to stay healthy during the holiday season. Keep reading to find out how you can feel “Merry & Bright” all season long…

Tip #1: Quench your thirst, first! Did you know that our hunger and thirst centers are right next to each other in the brain? Often, our bodies confuse thirst for hunger. To avoid this pitfall, drink plenty of delicious water. I like to make ‘spa’ water for myself and my holiday guests. To make this hydrating drink, fill a water pitcher with fresh lemons, limes, cucumbers and/or cranberries, and serve before and during your meal!

Tip #2. Stay mindful. This is not the time to skip meals then binge! (Nor is there any time that’s appropriate for that). The key to staying healthy is listening to your body. Pause for a moment, take some breaths, and check in. Are you truly hungry? Are you getting full? And are you in tune with your system? Let go of the idea that you ‘have to’ stuff yourself because it’s a special event. Indulge, enjoy the food, and then stop when you’re satisfied. The leftovers aren’t going anywhere.

Tip #3. Add healthy twists to classic favorites. There are so many delicious recipes that take holiday classics and remake them to taste just as good (if not better) and pack them with way more of the good stuff (like veggies) and less of the not so good stuff (like saturated fat). Step out of routine and remake a recipe you think could use a little health boost – it just may become the new holiday favorite.

Speaking of adding a healthy twists to holiday favorites…I’m excited to share my holiday meal plan! This plan features 5 days of meals and snacks inspired by your holiday favorites. Click here to learn more about it.

Nut butters can add an extra dose of flavor to some of your favorite fruits or morning smoothie, and are perfect for a quick on-the-go snack.

Whether you choose peanut, almond, or cashew butter, each type contains a fair amount of good fats and proteins.

But what is the best nut butter for supporting overall health?

With nut butters, not only are you getting unsaturated fat, protein, and fiber, but you are also consuming micronutrients, says Jinan Banna, Ph.D., RD, an Associate Professor at the University of Hawaii at Manoa. “Nut butters include micronutrients like calcium and B vitamins,” she says.

To help find the best nut butter for you, we’ve compared a few of the most popular varieties’ calories, carb count, fat, fiber, and protein.

1. Peanut Butter

A pantry staple, you can find natural peanut butter just about anywhere. It’s also often the cheapest nut butter.

You can also make your own peanut butter at home in five minutes or less.

(If you’re like us and just can’t get enough, check out this list of peanut butter recipes!)

2. Almond Butter

With similar taste and texture, almond butter is becoming a popular alternative to peanut butter.

While it has more fat than peanut butter, almond butter has more fiber and fewer carbs.

3. Cashew Butter

Cashew butter is tasty and creamy, but it’s high on carbs while having the lowest amount of protein compared to other nut butters.

Cashew butter joins hazelnut butter with the least amount of fiber.

4. Hazelnut butter

Hazelnut butter is a lower-calorie recommendation of Banna, as two tablespoons have just 160 calories.

But: Even though it’s delicious, try to skip the hazelnut chocolate nut butter as it contains added sugar.

5. Pistachio Butter

“Pistachio’s colorful green palette is due to its antioxidant properties, so this is an extra benefit of this nut butter,” says Banna.

It also has the least amount of fat per serving of all butters on this list.

6. Walnut Butter

If you’re unfamiliar with this type of nut butter, it’s worth getting acquainted. Walnuts contain omega-3 fatty acids, which studies suggest may provide health benefits.

7. Sunflower butter

OK, so this “butter” isn’t made from nuts. But sunflower butter is a perfect alternative for people with nut allergies.

How to Shop for Nut Butter

You are getting fat and protein with any nut butter, which helps keep you fuller, longer.

However, not all store-bought nut butters are created equal, so make sure you are looking at the ingredient list.

“Nut butters can be a source of good fats, but be sure to choose an all-natural jar without any added oil and sugar,” says Quyen Vu, the Culinary Nutrition Specialist for Beachbody.

For a natural nut butter, the ingredients should be something like “contains peanuts” — and that’s it.

Avoid brands that have added sugars, oils, and salt.

Vu notes, too, that just because something is technically good for you, doesn’t mean you should glob it on everything.

Nut butters are naturally high in calories, so if you are trying to lose weight, eating loads of peanut butter is not the best plan.

Aim for about two tablespoons per serving, which is approximately 190 calories, depending on the exact type of nut butter you are eating.
